Do what I did earlier today.
I had to give an agency an MOV file meeting some specific size and bitrate requirements.
I modified the MainConcept MP4 render option until I got what I wanted, rendered out the necessary files, changed the extension from .mp4 to .mov and sent it to them.
They were happy with it and so was I :)
edit: odds are that you can get away with using one of the stock internet presets.

or install QuickTime or a QuickTime alternative.
don't bother with iTunes if asked to install that as well.
