It's easy.

Just put your timeline cursor on the frame you want to grab. (You can use your arrow keys to move one frame at a time if you need to.) Then click on the grab frame icon on the monitor window.

For best results, enlarge your monitor window to "actual size," otherwise your frame grab will be only as large as the monitor window.

You should see a little floppy disk "save" icon... that's the one you want to use.

You might also want to make sure you save to .png to avoid compression. Assuming, of course, that your target app accepts .pngs.
